How the protein calculation works
Quick answer: the calculator chooses a transparent protein-factor range in grams per kilogram per day, then multiplies both ends by the weight entered.
midpoint target = (range minimum + range maximum) ÷ 2
even per-meal split = daily amount ÷ meals
- Start with the selected goal. General health begins near the adult RDA; training and muscle-retention goals use higher evidence-informed ranges.
- Match weekly activity. More frequent or demanding training moves the range upward within the matrix below.
- Apply the older-adult floor. Selecting age 65+ uses at least 1.0–1.2 g/kg/day with minimal exercise and a 1.2 g/kg/day lower bound when active.
- Multiply by weight. The tool rounds daily and per-meal amounts to whole grams for practical planning.
Important: these ranges are a conservative synthesis for planning, not a diagnosis or personalized prescription. There is no single formula that can capture training volume, calorie intake, body composition, protein quality, illness, and individual response.

Values are g/kg/day. For age 65+, the calculator uses 1.0–1.2 g/kg/day with minimal exercise and at least 1.2 g/kg/day when active. The higher fat-loss rows assume resistance exercise; lean, resistance-trained athletes in a substantial calorie deficit may need individualized sports-dietitian guidance.
How to interpret your result
- Range: a planning band, not a requirement to hit the highest number.
- Midpoint: a convenient starting target inside the selected range. Preferences, tolerance, total calories, and professional advice can justify another point.
- Per-meal split: simple division for meal planning. It is not a maximum your body can absorb.
- Protein calories: protein supplies about 4 kcal per gram. The result shows this for context, but does not set total calories or other macronutrients.
- Food first: meat, fish, eggs, dairy, beans, lentils, soy foods, nuts, seeds, and grains can all contribute. Supplements are optional convenience foods.

How much protein do I need per day?
For generally healthy adults, the protein RDA is 0.8 g/kg/day. Exercising adults often use higher ranges; the appropriate amount depends on training, goal, age, energy intake, and health.
How does this protein calculator work?
It selects a disclosed g/kg range from your goal and activity, applies the older-adult minimum when selected, and multiplies that range by your calculation weight. The midpoint is shown only as a convenient starting target.
Should I use current weight or goal weight?
For many adults, current weight is a simple starting point. Body-weight formulas may overstate needs at higher body weights, so a clinician or dietitian may recommend a target, reference, adjusted, or lean body weight instead.
Is more protein always better?
No. More protein does not guarantee more muscle or better health. A resistance-training meta-analysis found no further average fat-free-mass benefit above roughly 1.6 g/kg/day, although its confidence interval extended to about 2.2 g/kg/day and individual contexts differ.
Should protein be spread across meals?
An even split is a practical planning aid, not a hard absorption limit. Sports-nutrition literature often discusses roughly 20–40 g of high-quality protein per feeding, with the useful dose depending on body size, age, meal pattern, and training.
Do plant proteins count?
Yes. Plant foods contribute to total protein. Eating varied protein sources across the day helps provide essential amino acids; individual foods differ in protein density and digestibility.
Do I need protein powder?
Not necessarily. Many people can meet protein needs with food. Powder can be convenient, but it is not required and does not replace an overall varied diet.
Who should not rely on this calculator?
Children, teenagers, pregnant or breastfeeding people, anyone with kidney or liver disease, people recovering from illness or surgery, and anyone with an eating disorder or medically prescribed diet need individualized professional guidance.
